 4x5 supinated bent over row with a 3 second eccentric. Build through the sets

5 rounds 

500 meter row with 1 minute rest between rounds. 

After the last row rest 5 minutes then

5 rounds

500 meter row with a 1 minute rest between rounds. 

Score is best and worst 500m time.  Attempt to be consistent through each round.  Rower can be set to count down each 500m with rest.
